Gut Health and Sports — Why Your Gut Affects How You Train

Every athlete I work with thinks about macros, hydration, sleep. Almost nobody thinks about their gut.

But here's the thing: the gut is where all of it gets processed. Nutrients get absorbed there. Immune responses start there. Inflammation gets managed there. If your gut isn't functioning well, nothing else works at full capacity. And for athletes, the gut takes more punishment than most people realise.

1. Why Your Gut Health Matters More Than You Think

Your gut is home to trillions of bacteria — collectively called the gut microbiome. Think of it as an internal ecosystem. These bacteria help break down food, absorb nutrients, regulate inflammation, and support your immune system. Roughly 70% of your immune system is housed in the gut.


Athletes tend to have a more diverse microbiome than sedentary people, more types of beneficial bacteria and better capacity to produce short-chain fatty acids (SCFAs), which are compounds that fuel the gut lining and reduce inflammation (Fontana et al., Microbiome, 2023). That's the good news.


The bad news is that this advantage only holds if the gut is healthy. And intense training — the kind athletes do regularly — can damage it.



2. What Training Actually Does to Your Gut Health

Moderate exercise is genuinely good for the gut. It increases bacterial diversity and improves the production of those protective SCFAs.


But intense, prolonged exercise does the opposite. During hard training, blood flow redirects away from the gut towards the working muscles. The gut lining becomes more permeable — sometimes called "leaky gut"- meaning bacteria and toxins that should stay inside the intestines can cross into the bloodstream, triggering inflammation throughout the body (Varghese et al., Nutrients, 2024).


The symptoms that follow are familiar to most athletes: cramping, nausea, bloating, and the sudden urgent need to find a bathroom mid-run. This isn't a sign of weakness. It's a physiological response.


And the numbers are striking. Between 30 and 70% of athletes report gut symptoms during exercise. In endurance events, that figure rises to 90%. In one study of ultramarathon runners covering 161km, 96% experienced some form of gut distress (DIGEST study, Sport Sciences for Health, 2025).


Heat makes everything worse. Gut symptoms increase significantly in temperatures above 30°C, which is directly relevant for anyone training in Indian summers.



3. The Adaptation Mistake — Why Bloating Doesn't Mean the Food Is Wrong

This is one of the most common nutrition mistakes I see.


An athlete adds a new food to their diet - more dal, a different protein source, and higher fiber. They experience bloating for a few days. They conclude, "This doesn't work for me." They drop the food, go back to what's familiar, and never get the benefit.


Here's what's actually happening. The fiber in foods like dal, rajma, oats, and vegetables can't be broken down by your own digestive enzymes. It relies entirely on specific gut bacteria to process it. If those bacteria are low in your gut, because you haven't been eating that food regularly, the first week or two will produce gas and bloating while the bacterial population adjusts.


Research confirms this: when people are given higher doses of new dietary fibers, most experience initial bloating—but roughly 80% see symptoms resolve within a few weeks of consistent intake. The gut adapts. The bacteria that process the new food multiply. The bloating settles (Arabinoxylan adaptation study, Microbiome, 2024).


The same applies to protein. Athletes starting whey protein for the first time or increasing their dal and rajma intake often experience bloating initially. This doesn't mean Whey doesn't suit you or dal doesn't agree with you. It means the gut needs 2–4 weeks to build up the bacteria and enzymes needed to handle the new source. Stopping after three days means the adaptation never completes.


The practical rule: if a new food causes bloating but no severe symptoms (no pain, no diarrhoea, no blood) give it 2–3 weeks of consistent intake before deciding it doesn't suit you. Start with smaller portions and build up. Your gut is adaptable. But only if you give it time.



4. The Sport-Specific Problem — Who Gets Hit Hardest

Different sports affect the gut differently. It's not just about intensity—mechanical impact, posture, and duration all play a role.


Runners are the worst affected. The repetitive bouncing combined with reduced blood flow creates a double hit to the gut. Lower gut symptoms dominate - cramping,diarrhoea etc..Roughly 71% of runners report lower GI symptoms during training or racing (Pfeiffer et al., PubMed, 1999).


Cyclists experience both upper and lower gut problems—67% report upper symptoms like nausea and acid reflux, and 64% lower symptoms. The bent-over riding position compresses the abdomen, making things worse.


Triathletes get the cumulative effect. Swimming into cycling into running means the gut is under continuous stress for hours. By the time athletes reach the run leg, the gut is already compromised from the first two disciplines.


Team sport athletes (footballers, basketballers, cricketers) are less studied, but gut issues around high-intensity sessions and match days are common. Pre-match anxiety adds a psychological trigger on top of the physical one.


Combat and weight-class sport athletes face a different problem: rapid weight cuts involving dehydration and food restriction damage gut integrity. Recovery of gut function after a weight cut can take days.



5. Prebiotics and Probiotics — What Actually Works

This is where the science is genuinely interesting—but also where the marketing runs ahead of the evidence.


Probiotics are live bacteria that you consume, either through food or supplements. The most comprehensive review of probiotics for athletes, the ISSN Position Stand (J Int Soc Sports Nutr, 2019), makes several important points:


Specific probiotic strains can reduce the number, severity, and duration of upper respiratory tract infections (URTIs)—the colds and sore throats that athletes commonly get during heavy training blocks.


One trial on marathon runners found that URTI symptoms were significantly lower in the group taking probiotics (Multi-strain probiotic RCT, Nutrients, 2021). Specific strains can also improve the gut lining—reducing the leaky gut effect that comes with intense exercise. And some anti-inflammatory strains have been linked to improved recovery from muscle-damaging sessions.


But, and this is important, the benefits are strain-specific and dose-dependent. Not all probiotics are the same. A generic supplement from a pharmacy shelf may not contain the strains or doses that the research supports. Products with at least 10 billion CFU containing Lactobacillus and Bifidobacterium strains have the strongest evidence.


Also worth noting: direct performance improvements from probiotics are limited. The real value is in fewer illnesses, better gut function, and faster recovery — not in running a faster 5K.


Prebiotics are the dietary fibers that feed beneficial gut bacteria. They're found in bananas, garlic, onions, oats, and legumes. For Indian athletes: dal, rajma, kala chana, oats, bananas, and ragi are all excellent prebiotic sources. The effect is slower and less dramatic than probiotics but foundational—you're feeding the bacteria that protect and support you.



6. What to Do About It

For gut diversity - the foundation:

Eat a diverse range of plant fibers—dal, vegetables, fruit, whole grains, rajma, and kala chana. Include fermented foods regularly—curd, idli and dosa batter (naturally fermented), kanji, traditional pickles, and buttermilk. Reduce ultra-processed food where possible — preservatives, emulsifiers, and artificial sweeteners damage bacterial diversity.


For managing gut symptoms around training:

Train the gut—gradually increase carb and fiber intake during training weeks to build tolerance. Avoid high-fiber and high-fat foods 2–3 hours before training—they slow digestion. Stay hydrated — dehydration worsens every gut symptom. If you're symptom-prone, reduce onion, garlic, large amounts of milk, and wheat in your pre-training meal—these are common triggers.


For probiotics:

Consider supplementation if you're training heavily and getting sick frequently. Look for multi-strain products with at least 10 billion CFU. But before reaching for a supplement, try curd with every meal, buttermilk after training, and naturally fermented foods like idli and dosa, which provide live cultures daily. Start there.

The gut is the most underrated performance organ. It's where your nutrition either gets used or doesn't.


Gut issues are not a sign of weakness. They're a sign that the gut is under stress — from training load, from heat, from poor food choices, from sudden dietary changes, or from low bacterial diversity. The fix isn't avoiding food before training. It's building a gut that can handle the demand.


And when something new causes bloating, the instinct to drop it immediately is almost always wrong. The gut adapts — but only with consistency and time. Three days isn't enough. Three weeks usually is.


For Indian athletes, the foundation is already there. Curd, buttermilk, dal, fermented foods, plant diversity — these are built into Indian food culture. The work isn't adding exotic supplements. It's being consistent with what's already available.
