Swimming Nutrition: Fuelling 5 AM Sessions

A swimmer I work with was doing 4,500m before school on nothing but half a glass of water. Her coach had flagged that the last 20 minutes of every session fell apart. Her parents assumed it was sleep. It was fuel.


Morning swimming is the hardest session in sport to fuel properly. You're awake at 4:30, in the water by 5, and the window for eating is the twenty minutes it takes to get from bed to pool deck. Most swimmers respond by eating nothing, and most coaches accept that as normal.

It isn't. Here's what actually works.

Why Swimming Nutrition Breaks Down at 5 AM

An overnight fast doesn't do much to muscle glycogen. Muscles are inactive during sleep, so those stores stay largely intact if the previous day's intake was adequate. Liver glycogen is a different story — it falls sharply overnight, by something like half to three-quarters, because the brain keeps drawing glucose all night.


That sounds alarming and it's less dramatic than it looks. Blood glucose holds up reasonably well during fasted exercise, maintained by gluconeogenesis and by muscle taking up less glucose (Metabolic responses to exercise after fasting, 1986). So a swimmer isn't going to bonk in the pool at 5:40 AM from an overnight fast alone.


The real problem is cumulative. Swimming volume is high, recovery time between sessions is short, and a swimmer who trains fasted every morning and eats poorly around it never restocks fully. Carbohydrate intake for swimmers is best set against the actual demand of the training block, somewhere in the 3–10g per kg of bodyweight per day range, moved up on heavy weeks and down on light ones (Shaw et al., IJSNEM, 2014). A 60kg age-group swimmer training twice a day sits at the upper end. Most of the young swimmers I assess sit near the bottom.


Body composition gets a lot of attention in swimming programmes. Pre-session carbohydrate gets almost none.


What to Eat in Twenty Minutes

The practical target is 30–50g of carbohydrate, low in fat and fibre, eaten as close to leaving the house as possible. Fat and fibre slow gastric emptying, and a swimmer horizontal in the water doing flip turns will notice that immediately.


Things that work, wherever you're swimming: a banana with two dates. A bowl of poha or plain oatmeal, made the night before and reheated. White bread or toast with honey or jam, no butter. A glass of milk with a spoon of sugar. A small bowl of upma, or a bagel, or cornflakes with milk. The common thread is simple carbohydrate, minimal fat, minimal fibre, and something you can eat half-asleep.


Things that don't work at 4:45 AM: paratha, croissants, anything fried or buttered, oats loaded with milk and nuts, eggs, high-fibre cereal. These are good foods at the wrong time.


If dairy causes any bloating, drop it from the pre-session slot and keep it for after. Not worth troubleshooting before dawn.


Swimming Nutrition When There's Genuinely No Time

Some swimmers can't eat before dawn. Their appetite isn't there, the drive is long, or they've tried and it comes back up in the first 500m. For those athletes, carbohydrate during the session is the answer, not before it.


A 500ml bottle with 30g of carbohydrate — a sports drink, or water with a measured amount of glucose powder and a pinch of salt — sipped across the session gives you most of what the pre-session meal would have. Swimmers already stop at the wall every few minutes. The bottle is right there. Very few use it for anything but plain water.


Carbohydrate mouth rinsing gets suggested for fasted morning training, and there is some ergogenic effect, but recent pooled analysis suggests the benefit is smaller and less reliable than early enthusiasm implied (Journal of the International Society of Sports Nutrition, 2025). For a swimmer it's also awkward to execute. Swallowing the drink is easier and does more.


You Sweat More in the Pool Than You Think

Swimmers routinely tell me they don't sweat. They do, they just can't see it. Measured sweat rates in trained swimmers come out around 138ml per kilometre for men and 107ml per kilometre for women during pool training, with wide individual variation (Cox et al., JSAMS, 2002). Across a 5,000m morning session that's roughly 500–700ml lost.


That's not catastrophic dehydration, and swimmers generally arrive at less of a fluid deficit than land-based athletes at the same training load. But it stacks across a day with two sessions and a school or work day in between.


Practical version: 300–500ml of water on waking, a bottle on the wall that actually gets used, and another 500ml with the meal after. If a swimmer is training twice a day, add a pinch of salt to one bottle, because sodium helps them hold on to the fluid they drink between sessions.


Swimming Nutrition After the Session

Post-session eating for a 5 AM swimmer usually collides with a school bus or an office commute. This is where the plan falls apart most often, and it matters more than the pre-session meal.


I don't chase a narrow window. What matters is that the meal happens at all, and that it contains carbohydrate plus around 0.3g of high-quality protein per kg of bodyweight, repeated across the rest of the day rather than loaded into one sitting (Shaw et al., IJSNEM, 2014). For a 55kg swimmer that's roughly 17g of protein per meal. Two eggs and a glass of milk gets there. So does dal with curd and rice, or paneer in a roti, or Greek yoghurt with fruit and toast.


Carbohydrate at this meal should be generous. It's the meal that restocks for the evening session, and it's the one most swimmers skip or replace with a rushed cup of tea or coffee.


If the swimmer genuinely can't eat before leaving, pack it. A paneer roti or a sandwich eaten in the car at 7 AM is worth more than a perfect breakfast that never happens.


The Double-Session Day

Swimmers on two sessions a day have eight to ten waking hours in between, and that gap has one job: refill what the morning used and set up the evening. Carbohydrate to restock, protein spread across meals rather than dumped into one, and fluid throughout.

The constraint is that it has to be food a swimmer can eat between classes or at a desk. What I put in the bag: a banana, a nut bar or chikki, curd or a milk-based drink, and a proper packed lunch with rice, roti, pasta or bread. Nothing needing a microwave, nothing that spoils by noon.


The evening session then gets its own pre-fuel, 60–90 minutes out. Much easier window than the morning one. A sandwich, poha, or fruit with milk does it.


Fueletics Perspective

If I could change one thing in a morning swimmer's routine, it wouldn't be the pre-session meal. It would be the bottle on the wall.

Almost every swimmer already has a bottle at the end of the lane, and almost every one of them fills it with water. Putting 30g of carbohydrate in that bottle takes no extra time, requires no appetite at 4:45 AM, no cooking, no negotiation with a parent, and it covers the swimmer who genuinely cannot eat before dawn. It's the highest-return change available in a morning programme.

The second change is the meal after, packed the night before. Not optimised, not perfect, just present.

Injury qualifier: if a swimmer is managing shoulder pain, illness, or a period of reduced load, energy needs shift, and this framework needs individual adjustment rather than direct application.
