The Half Marathon and 10k Diet Plan: Indian Running Conditions

A runner I worked with last year carb-loaded for three days before a 10K. He ate pasta for six consecutive meals, started heavy, and finished ninety seconds slower than his training predicted. He'd fuelled up for a two-hour race and then run one that took him forty-eight minutes.
The 10K and the half marathon look like the same event with a different number attached. They're not. One of them is short enough that your everyday diet already covers it. The other is long enough that what you eat starts deciding your last five kilometres. Most Indian runners fuel both the same way, and the ones who suffer for it are usually suffering in the wrong direction.

Why 10K and 21K are different problems
Your muscles hold enough stored carbohydrate to run hard for roughly ninety minutes before the tank starts limiting you. That number is the line between these two races, and it explains almost everything about how to fuel them.
Most amateur 10K runners finish somewhere between forty and sixty minutes. That sits well inside the tank. You start with enough, you finish with some left, and no amount of extra loading changes the result. Most amateur half-marathoners take between an hour and forty-five and two and a half hours, which crosses the line, sometimes comfortably. Now the tank matters, what you ate the day before matters, and whether you take anything in during the race starts to show up in your splits.
This is why the guidelines separate them. Carbohydrate loading is recommended for events lasting beyond about ninety minutes, and taking fuel during a race becomes useful over a similar duration (Thomas et al., J Acad Nutr Diet, 2016). Below that line, both are solutions looking for a problem.
The 10K diet plan for India
Eat normally. That's most of the answer, and it disappoints people.
In the two days before, keep your regular meals and skew them slightly toward carbohydrate: a bit more rice or roti, a little less oil, some fruit. You're topping up, not loading. Nothing about a 10K justifies changing your diet, and the runners who try usually just arrive at the start line feeling full and sluggish.
On race morning, a small carbohydrate breakfast ninety minutes to two hours out is enough. Poha, upma, idli, or toast with banana and honey all work, kept low in fat and low in fibre so they clear before the gun. During the race, you need nothing. Water at an aid station if it's warm, and that's it. A gel in a 10K is fuel your body hasn't asked for.
The half marathon diet plan for India
Twenty-one kilometres earns a plan. Not a dramatic one.
In the two days before, raise your carbohydrate intake deliberately, shifting the balance of your plate rather than adding a mountain of food. More rice, roti, potato, poha and fruit; less oil, less fried, less paneer-heavy food. Pull fibre back for the last day or so, because a gut full of roughage at 6 AM is a problem you'll be carrying for two hours.
For a race of this length, moderate loading across a couple of days does the job. The eight-to-twelve gram per kilogram protocols you'll read about are built for full marathons and beyond, and running one before a half is how people end up bloated and heavy at the start (Thomas et al., J Acad Nutr Diet, 2016).
If you're wondering whether to start a week out, you don't need to. The taper in your final week of training does the early work by lowering how much you burn, so your stores refill on normal eating, and the deliberate carbohydrate shift only needs the last two or three days.
Alcohol in the last two days is worth skipping. It doesn't help you store glycogen, and it makes the hydration job harder in a climate that's already made it hard.
Race morning in Indian conditions
Indian races start early precisely because of the heat, and that compresses your eating window in a way European race guides never account for. A 5:30 or 6 AM flag-off means the textbook advice to eat three hours before puts your alarm at 2:30 in the morning. Nobody is doing that, and pretending otherwise is why so many runners simply skip breakfast and pay for it at 15K.
Work backwards realistically. Eat a carbohydrate-focused breakfast between ninety minutes and two hours before the start, sized to what your stomach actually tolerates that early. Poha, upma, idli with a little sambar, toast with jam, or oats with banana all clear in time when they're low in fat and fibre. If you genuinely can't eat two hours out, eat smaller and closer, then take a banana or a few dates thirty minutes before you start. Something is always better than nothing.
The pre-race meal is worth between one and four grams of carbohydrate per kilogram of bodyweight depending on how long you've got (Thomas et al., J Acad Nutr Diet, 2016). Closer to the start, smaller and simpler. Further out, you can afford a proper plate.
Fuelling during the race
If you'll be out under ninety minutes, you don't need to eat. Water is enough, and most 10K runners and quick half marathoners fall here.
If you're heading past ninety minutes, take in thirty to sixty grams of carbohydrate per hour (Thomas et al., J Acad Nutr Diet, 2016). That's a gel, or a few dates, or a small banana at an aid station, roughly every twenty-five to thirty minutes rather than all at once. Take it with water. A concentrated gel washed down with a sports drink is a common route to cramping.
Whatever you use, use it in training first. Your gut adapts to being fed while you run, and it adapts fast: two weeks of practising race-day fuelling during training runs cut gastrointestinal symptoms by around sixty per cent in endurance runners (Costa et al., Appl Physiol Nutr Metab, 2017). That's a bigger performance return than most things runners spend money on, and it costs nothing but planning your long runs properly.
The corollary is unforgiving. Nothing new on race day. Not a new gel, not the unfamiliar drink they're handing out at the 12K station, not the friend's electrolyte tablet you were offered at the start.
Hydration in Indian conditions
Even the winter races punish you here. A January morning in Mumbai or Chennai carries humidity that a 12°C Delhi start doesn't, and humidity is what stops sweat from cooling you. Two runners on the same start line at the same pace can have wildly different fluid needs, which is why prescriptive drinking plans fail.
Start the race properly hydrated rather than trying to catch up during it. Pale urine in the day before is the simplest check you have. During the race, drink when you're thirsty. Drinking to thirst is enough to prevent both dehydration and its opposite, and it's what the exercise-associated hyponatremia consensus panel settled on after reviewing the evidence (Hew-Butler et al., Clin J Sport Med, 2015).
The two mistakes aren't equal. Mild dehydration is the more common one for Indian runners since you sweat hard and aid stations are spaced out, and it mostly just costs you a little pace. Overhydration is less common but far more dangerous. Drinking heavily at every station across a two-hour race can dilute your blood sodium low enough to become a medical emergency, and the runners it happens to are usually the slower, cautious ones drinking to stay ahead of thirst, not the ones who finished a little short on fluid. The part that surprises people is that an electrolyte drink doesn't protect you from it, because sports drinks are too dilute to prevent hyponatremia in someone who's overdrinking (Hew-Butler et al., Clin J Sport Med, 2015). Sodium is worth taking if you sweat heavily and you're out a long time in the heat, but it buys you nothing if the underlying mistake is volume.
Your training nutrition matters more than race week nutrition
Race week gets the attention. The twelve weeks before it decide the result.
Runners who spend a training block eating less than their mileage demands arrive at the start line already compromised, and no amount of clever race-day fuelling fixes what a season of under-eating built. If you're tired in a way sleep doesn't touch, recovering slowly, and stalling despite consistent training, the fuelling problem is in your block, not your race plan.
For vegetarian runners this cuts deeper, because iron is the mineral most often short in Indian distance runners and the plant-based form absorbs poorly on its own. Pairing iron-rich food with a source of vitamin C in the same meal makes a real difference, so dal and greens alongside tomato, lemon, or fruit is worth building in as a habit rather than a fix. If you're persistently flat despite eating enough, that's worth testing rather than guessing at.
Common nutrition mistakes for runners
Carb loading for a 10K is the one I see most, and it costs you time rather than saving it.
Skipping eating anything because the race starts at six is the second, and it shows up as a fade after 15K that runners almost always blame on training.
Trying a new gel on race day is third. Your gut has opinions, and it will share them at kilometre 14.
The last one is drinking to a plan instead of to thirst, which in Indian humidity tends to mean drinking too much rather than too little.

A half marathon asks for two days of deliberate carbohydrate, a breakfast you've practised, and something in your pocket if you'll be out past ninety minutes.
