The Hyrox Diet Plan: Fuelling Your Training Block and Race Day

The first Hyrox athlete I worked with trained like a CrossFitter and ate like one, plenty of protein and carbs kept deliberately low, and couldn't understand why he fell apart on the running stations in the back half of the race. He'd built the engine and starved it of the one fuel it actually runs on.


Hyrox diet plan fuels performance

Hyrox is a carbohydrate event wearing a strength event's clothing. Eight one-kilometre runs, eight functional stations, sixty to ninety minutes of near-continuous work for most amateurs. The sled and the wall balls burn carbohydrate too, but in short bursts you recover from. The eight kilometres of running burn it continuously, with no break to refill, and that sustained drain is what empties your tank. The stations are what people see, so they fuel for those and let the running catch them out.

What Hyrox actually demands of your body

Under a lab simulation, athletes finished a Hyrox in around 86 minutes and spent almost the whole race at intensities classified as hard to very hard, above 80 per cent of maximum heart rate, with blood lactate and perceived exertion climbing sharply on the heavier stations (Brandt et al., Front Physiol, 2025). Performance tracked most closely with aerobic capacity, endurance training volume, and body composition, not maximal strength.


That last point reframes the whole thing. The winners aren't the strongest people in the room. They're the ones whose heart and lungs can hold a hard pace for the better part of ninety minutes without blowing up and who can go from a run straight into a heavy sled and back to running without falling apart. Recovering from that deep, burning-legs feeling fast enough to keep moving is an endurance skill, not a strength one. Hyrox looks explosive because of the sled and the wall balls, but the thing that decides your result is the same endurance engine a distance runner trains. And that engine runs on carbohydrate, which is why fuelling matters as much here as it does for a half marathon.


Why carbohydrate is the deciding fuel

At the intensities Hyrox demands, your body runs mostly on carbohydrate. Fat fuels easy efforts; as intensity climbs toward threshold and beyond, the muscle leans harder on glycogen, and at maximal efforts, carbohydrate is close to the only fuel fast enough to matter.


Carbohydrate availability limits performance in prolonged and high-intensity intermittent work, and staying topped up is what lets you keep repeating hard efforts (Thomas et al., J Acad Nutr Diet, 2016). A Hyrox is exactly that pattern, a high-intensity effort repeated sixteen times with no real recovery. Run low on glycogen, and the first thing that goes is your run splits between stations, which is precisely where the athlete in my opening lost his race.


The low-carb strength-training culture many Hyrox athletes come from works against them here, and it shows up in the data. When CrossFit-trained athletes have their diets measured, they tend to eat too little carbohydrate, and too little energy overall against sports-nutrition recommendations (Gogojewicz et al., IJERPH, 2020). What builds a decent sled push in the gym is not what carries you through kilometre seven at race pace.


The evidence gap, and how to fuel around it

Being straight about this matters: there's no Hyrox-specific fuelling study, and the wider functional-fitness research on carbohydrate is thin and mixed. Nobody has established sport-specific numbers for this event.


What that means in practice is not that fuelling is guesswork, but that you apply the well-established general guidance rather than waiting for a Hyrox trial that doesn't exist. The physiology is clear, the event is carbohydrate-driven and endurance-led, and the sensible move is to fuel it the way the evidence supports fuelling any prolonged high-intensity effort. That's the approach the rest of this takes.


Fuelling the training block

Your everyday carbohydrate intake should track your training load rather than sitting at one flat number. Daily needs for athletes span a wide range depending on how hard and how long they train, and heavy hybrid days sit at the higher end while easy days sit lower (Thomas et al., J Acad Nutr Diet, 2016).


In practice, that means eating carbohydrates to match the day in front of you. A day with a threshold run and a station circuit is a high-carbohydrate day: build meals around rice, roti, potatoes, oats, fruit, and dal. A rest or mobility day genuinely needs less, and eating like it's race prep every day just adds food you won't use. Matching intake to the session is the habit that separates athletes who progress across a block from those who stall halfway through it feeling flat.

Under-eating across a training block is the quiet killer here, the same pattern that wrecks endurance athletes, and the measured tendency of functional-fitness athletes to under-consume energy suggests it's common in this crowd (Gogojewicz et al., IJERPH, 2020). Hybrid training carries a high energy cost from two directions at once, and appetite doesn't always rise to meet it. If you're training hard, sleeping badly, and stalling despite the work, the problem is usually that you're eating for the athlete you were, not the one the block is building.


Protein across a hybrid week

Hyrox loads muscle as well as the aerobic system, so protein matters more than in pure endurance training. Spread 1.5-2 gm per kilogram of lean body mass across the day, in portions at each meal rather than banked into one (Thomas et al., J Acad Nutr Diet, 2016).


For vegetarian athletes this is straightforward with intent: dal with rice, rajma with chawal, paneer, curd, and soy across the day cover it without powders. Iron deserves attention too, since hybrid training and the running volume raise the demand, and functional-fitness athletes, women especially, have been found to fall short on it (Gogojewicz et al., IJERPH, 2020). The plant-based form absorbs poorly on its own, so pairing iron-rich food with a source of vitamin C in the same meal, dal and greens alongside lemon, tomato, or fruit, makes a real difference to what you actually absorb.


Hyrox diet plan for race week

Hyrox crosses the ninety-minute mark for most amateurs, which puts it right at the threshold where topping up glycogen before the event earns its place.


You don't need the full marathon-style loading protocol. A deliberate lift in carbohydrate across the last two to three days, with training tapering down anyway, fills your stores without the bloat that comes from overdoing it (Thomas et al., J Acad Nutr Diet, 2016).


Shift the balance of the plate toward rice, potato, roti, and fruit, and pull heavy fibre back in the final day so your gut is settled on race morning. If you'll be well under an hour as a competitive athlete, this matters less, and you can treat it more like a hard training day.

Skip the experimentation. Race week is not when you try a new pre-workout, a new gel, or a big change to how you eat.


Race morning and during the race

Eat a carbohydrate-focused meal two to three hours before your start, kept low in fat and fibre so it clears: oats with banana, poha, upma, toast with honey, or idli all work. The pre-event meal is worth somewhere between one and four grams of carbohydrate per kilogram depending on how long you've got before the gun (Thomas et al., J Acad Nutr Diet, 2016). Closer to the start, smaller and simpler.


During the race itself, most amateurs finishing in the sixty-to-ninety-minute window benefit from taking in some carbohydrate, in the region of thirty to sixty grams across the hour for efforts past about an hour (Thomas et al., J Acad Nutr Diet, 2016). The practical problem is that Hyrox gives you no comfortable moment to eat, running or loaded the whole way. A small amount of carbohydrate taken just before you start, and a few sips of a carbohydrate drink if you can grab them, is realistic. A gel mid-race works for some and turns others' stomachs, so this is the sort of thing you settle in training, never on race day.


If you'll be done inside an hour, you don't need to fuel during the race at all. Starting topped up covers you.


Hyrox Hydration plan

Hyrox is often run indoors in warm, humid halls, and the effort keeps your heart rate high throughout, so you sweat heavily. Start the race properly hydrated rather than trying to catch up, and use pale urine in the day before as your check.


You won't drink much during a Hyrox itself, there's barely a moment to, so most of the hydration job is done beforehand. For a race this length, water is enough for most people, with some sodium worth having if you sweat heavily and the hall is hot. Don't force down large volumes right before you start, since a sloshing stomach under a ski-erg helps nobody.


Common mistakes for Hyrox Nutrition

The low-carb strength-athlete mindset is the big one. It builds a body that looks the part and runs out of fuel on the runs.


Under-fuelling the training block is the second, and it shows up as a plateau and a flatness that athletes usually blame on programming rather than food.


Fuelling race day like a heavy gym session is third: too much protein and fat, not enough easy-to-digest carbohydrate, and a gut that's still working when the first run starts.

The last is trying something new on race day, a gel, a pre-workout, a big breakfast you've never eaten before a session. Hyrox punishes untested choices fast.

Hyrox diet plan should be based on a carbohydrate-driven endurance event it is. Match your daily carbohydrate to each session across the block, keep protein high enough to support the loaded work, lift carbohydrate deliberately in the last few days before a race, and start the event topped up rather than hoping to fuel on the move. None of that is exotic, and all of it is what the athlete in my opening was missing.
