Training Over 40: What Women Need to Know About Food and Hormones

A woman in her mid-40s trains the way she did at 30. Same sessions, same food, same effort. And the results are going backwards: more fatigue, slower recovery, weight that won't shift, strength that's harder to hold onto.


Nothing's wrong with her effort. Her body changed, and the inputs didn't change with it. The years after 40 bring real physiological shifts for women, and most of the nutrition advice aimed at this group, eat less, do more cardio, is close to the opposite of what actually helps.


Here's what changes, why it changes, and what to do about it.

What Actually Changes After 40 for women

Three things shift at once. Muscle becomes harder to maintain, recovery slows down, and body composition starts to move even when your habits haven't.


Muscle loss with age, called sarcopenia, speeds up in this decade, and for women the change is steeper than it is for men because of what happens hormonally around menopause (Agostini et al., Nutrients, 2018). The frustrating part is that the same training and the same eating stop producing the same results. That's not a discipline problem. It's a signal that the plan needs to change with the body.


The Hormonal Shift Behind It

The driver behind most of this is estrogen.


Through perimenopause, the years leading up to menopause, estrogen levels fall and fluctuate, often starting in the early-to-mid 40s. Menopause itself is the point twelve months after a woman's last period. The transition between the two can run for years, and the drop in estrogen affects far more than reproduction (Erdélyi et al., Nutrients, 2023).


Lower estrogen accelerates muscle and bone loss, shifts fat towards the midsection, disrupts sleep through night sweats, and reduces insulin sensitivity, which makes blood sugar less stable (Johns Hopkins, 2026). None of this is a personal failing or a sign of doing something wrong. It's a predictable biological change, and it responds well to the right food and training.


Why Protein Needs Go Up, Not Down

Protein is where the most common mistake happens. As women age, muscle becomes less responsive to the protein they eat, a state called anabolic resistance. The body needs more protein to get the same muscle-building effect, not less.


The research points to at least 1.0 to 1.2g of protein per kg of bodyweight per day for women in this stage, well above the standard adult recommendation of 0.8g, and up to around 1.6g for women training regularly (Erdélyi et al., Nutrients, 2023).


How it's distributed matters too: 30 to 40g of protein in at least one or two meals appears to be the threshold that meaningfully stimulates muscle (Mendonça et al., Physiologia, 2024). Spreading protein across the day beats loading it all into dinner.


Good sources span both ends of the spectrum: eggs, dairy, fish, chicken, and lean meat, alongside lentils, beans, tofu, tempeh, and soya. The point isn't animal versus plant. It's hitting the dose, consistently, across meals.


And here's the part that gets missed: women in their 40s, 50s, and beyond can still build muscle. A 2023 analysis of over 5,000 postmenopausal women found that exercise training reliably increased muscle and reduced body fat (Refalo et al., 2023). The capacity to adapt doesn't disappear. It just asks for more protein and more deliberate training.


Why Bone Health Becomes Time-Sensitive

Bone is the one area where the clock genuinely matters. The fall in estrogen accelerates bone density loss, and the scale of the risk is significant: at least one in three women over 50 will experience an osteoporotic fracture (Agostini et al., Nutrients, 2018). The window around menopause is when a lot of that loss happens, which makes acting earlier far more valuable than acting later.


Weight-bearing and resistance exercise is what actually signals bone to stay strong, and it's the part that matters most. No amount of calcium replaces loading the skeleton through training. With that foundation in place, nutrition supports it: calcium needs sit at around 1,000mg a day before 50 and 1,200mg after, alongside adequate vitamin D to absorb it (UHealth, 2025). Dairy, fortified plant milks, tinned fish with bones, tofu set with calcium, and leafy greens all contribute.


Why Recovery Takes Longer

Recovery changes in two ways after 40, and both are real.


Muscle repair slows with age, so the body needs more time between hard sessions than it used to. On top of that, sleep often takes a hit, night sweats and disrupted sleep are common through the menopause transition, and poor sleep undercuts recovery, appetite regulation, and training quality (UHealth, 2025; Carrot, 2026). Pushing through with the same frequency and intensity that worked at 30 tends to dig a hole rather than build fitness.


The adjustment isn't training less for the sake of it. It's respecting recovery as part of the work: protecting sleep, spacing hard sessions, and fuelling enough to actually repair.


Iron, Calcium, and Vitamin D for Women over 40

A few nutrients deserve specific attention in this stage.


Iron is genuinely complicated through perimenopause. Periods often become heavier or irregular before they stop, which can deplete iron and drive fatigue; then after menopause the requirement drops sharply (Bonafide, 2025). The practical move is to test rather than guess, and for women eating little or no meat, pairing plant iron sources like lentils, beans, and leafy greens with a source of vitamin C such as citrus, peppers, or tomato improves absorption considerably.


Calcium and vitamin D carry the bone-health load already covered, and vitamin D does double duty by supporting energy and muscle function (Carrot, 2026). Vitamin D is hard to get from food alone, so testing and, where needed, supplementation under guidance is reasonable.


The Underfuelling Trap

The instinct that does the most damage is eating less to manage midlife weight gain.


It's understandable. The scale moves, fat redistributes, and cutting food feels like the obvious lever. But under-eating in this stage accelerates exactly what you're trying to prevent: muscle loss, bone loss, and poor recovery. Too little energy also tips into low energy availability, the state where the body doesn't have enough fuel to run its basic processes, which worsens bone and hormonal health further. No supplement corrects this. Only eating enough, with enough protein, does.


The aim isn't to eat as little as possible. It's to eat enough of the right things to hold onto muscle and bone especially while training.


If You're Just Getting Started

If you haven't trained before and you're starting now, none of this is a reason to hesitate. It's a reason to start well.


Women beginning strength training in their 40s, 50s, and 60s build muscle when they pair it with enough protein and progressively harder training over time (Refalo et al., 2023). Start with resistance work, bodyweight, bands, or weights, build gradually, and don't undereat while you do it. The combination of strength training and adequate protein is closer to preventative medicine than to a fitness trend, and it pays off in muscle, bone, metabolism, and how you feel day to day.

The body changes after 40. The plan should change with it, and for most active women it doesn't, because the advice they're handed was written for weight loss, not for performance or healthy ageing.


The corrections are specific and they're not complicated. Eat more protein than you used to, spread throughout the day. Load your bones and muscles through resistance training. Recover deliberately, with real attention to sleep. And stop trying to fix midlife changes by eating less, because that's the move that makes them worse.
