Cycling Nutrition: Fuelling the Long Weekend Ride

A rider I work with in Bengaluru came off the bike at kilometre 92 of a planned 130, sat on a kerb outside a bakery and ate two croissants before he could think straight. He'd taken one 500ml bottle and a banana for four hours of riding. He wasn't undertrained. He was under-fed by roughly 250 grams of carbohydrate.


That gap is the most common thing I see in amateur cycling. Riders build the legs, buy the bike, plan the route, and then carry the same food they'd take on a 40-minute spin.

Why the long ride breaks the rules

Most sessions are short enough that stored muscle glycogen covers them. A four or five hour ride isn't. Muscle glycogen stores hold somewhere around 400 to 500g of carbohydrate in a trained rider, and steady endurance riding burns through it at a rate that puts you near empty somewhere in the third hour if you're eating nothing.


Cycling has one advantage over running here, and it's worth using. You're seated, your torso isn't being jolted, and your hands are free. Gastrointestinal complaints are consistently reported at lower rates in cyclists than runners (de Oliveira et al., Sports Med, 2014). That means the bike tolerates real food and higher intake rates in a way a marathon rarely does. Most riders never take advantage of it.


Cycling nutrition before you clip in

Two to three hours before a long ride, eat 1 to 3g of carbohydrate per kg of bodyweight, low in fat and low in fibre (Burke et al., J Sports Sci, 2011). For a 70kg (154lb) rider that's roughly 70 to 200g. What that looks like depends entirely on where you live and what you actually eat. Three plain parathas with a little jaggery, or two slices of white toast with honey and a banana, or a bowl of poha, or oats made with water and topped with sugar and sultanas. Porridge, upma, a bagel, rice with a light dal. All of these work.

Choose the one you'll finish.


The two things to strip out are fat and fibre, both of which slow gastric emptying and are the usual culprits behind a heavy stomach at hour one. Save the paneer, the eggs, the nut butter and the wholegrain versions for a non-riding day.


If you're riding at 5:30 AM and won't wake at 3, eat something small 30 to 45 minutes before you leave and start eating on the bike earlier than usual. A banana and a glass of juice is enough. Riding a genuinely long ride on nothing is a different decision with different trade-offs, which I've written about in more detail on training fasted.


The carbohydrate number most riders undershoot

For rides beyond two and a half hours, aim for 60 to 90g of carbohydrate per hour. The upper end of that range requires a mix of glucose and fructose rather than glucose alone, because glucose transport across the intestinal wall saturates at around 60g per hour. Add fructose, which uses a separate transporter, and total oxidation rates climb well past what glucose alone can deliver (Jentjens et al., J Appl Physiol, 2004).


That's the mechanism behind every 2:1 and 1:0.8 product on the shelf. It's also achievable without buying anything specialised. A ripe banana, a handful of dates, a jam sandwich on white bread and a bottle of sweetened lime water between them will get you close, and they cost a fraction of the gels.


Professional road racing has pushed intake far higher, with riders in the Tour de France and the Giro now regularly taking 100 to 120g an hour on mountain stages (Podlogar & Wallis, Sports Med, 2022). I'd be cautious about copying that on a Sunday club ride. Those riders have spent years building the gut tolerance to hold it down, and they have a team car. Start at 60g an hour and see how you handle it before you chase the professional numbers.


The practical failure isn't usually the amount. It's the timing. Riders eat nothing for ninety minutes, notice they feel flat, then try to take 100g at once. Set a timer and eat 20 to 30g every twenty minutes from the thirty-minute mark. Eating before you feel like you need to is the whole skill.


Fluid and sodium change with the weather

There's no universal bottles-per-hour number, and anyone giving you one is guessing. Sweat rates in cycling vary from under 400ml an hour on a cool morning in Manchester to over 1.5 litres (about 2.6 pints) an hour on a humid August ride in Pune or a summer gran fondo in Girona. Sodium losses vary just as widely between individuals, and the variation between two riders in identical conditions can be several-fold (McCubbin et al., IJSNEM, 2020).


Weigh yourself naked before and after a long ride, in the same conditions you usually train in. Each kilogram lost is roughly a litre of fluid you didn't replace. Do this two or three times across different weather and you'll have a personal range that's worth more than any generic chart.


As a starting point, most riders do well on 500 to 800ml an hour in temperate conditions, moving toward a litre or more in heat and humidity. Add sodium once rides pass two hours, particularly if you finish with salt crusted on your face or your kit. Plain water in large volumes over a long hot ride, with no sodium, is how riders end up bloated and light-headed at the same time.


Cycling nutrition on the bike: what to carry

Two bottles on the frame, one with carbohydrate and sodium, one plain. Solid food in the jersey pockets for the first two thirds of the ride, when your stomach still handles chewing. Liquid and gel carbohydrate for the last third, when it doesn't.


Solid options that survive a jersey pocket: dates, banana, jam or honey sandwiches on white bread, boiled potatoes with salt, rice cakes, laddoo, malt loaf, fig rolls, chikki. Avoid anything with substantial fat or protein while you're riding hard. It sits.


If your ride passes a shop or a cafe, plan it. A bun with jam and a glass of fresh lime with sugar and salt at kilometre 70 is legitimate cycling nutrition, as is sweet tea and a banana, or a scone and a fruit juice. Late in a long ride you want carbohydrate that clears the stomach fast and food you'll actually finish, and a cafe stop delivers both better than a fourth gel.


Eating after, and riding again tomorrow

Forget the countdown clock. What matters over a weekend of riding is total carbohydrate across the day, not whether you drank something in the first thirty minutes. Riders on consecutive hard days need roughly 8 to 10g of carbohydrate per kg of bodyweight daily to restore glycogen properly, spread across meals (Burke et al., J Sports Sci, 2011). For a 70kg rider, that's 560 to 700g. It's a lot of food, and it's the reason Sunday's ride so often feels worse than Saturday's.


Eat a proper meal when you're hungry, include protein with it for repair, and keep the carbohydrate coming through the rest of the day. Rice and dal with a vegetable, pasta with a light sauce, a rice bowl, roti with rajma.

The gut adapts. Riders who consistently take carbohydrate during training absorb more of it than riders who don't, with measurable increases in exogenous carbohydrate oxidation after sustained daily carbohydrate feeding (Cox et al., J Appl Physiol, 2010). Your stomach is trainable in the same way your legs are, and it needs the same repetition. Three numbers decide how a long ride goes: your carbohydrate rate per hour, your sweat rate in the conditions you're actually riding in, and your sodium loss.
